How it is structured
Four training days a week, three rest days, four weeks. Each week increases either reps, tempo or difficulty. Nothing here needs equipment, though a resistance band helps from week 3.
Week 1: build the pattern
Days 1, 3, 5, 6. The goal this week is form, not fatigue.
- Glute bridges 3×12, one-second squeeze at the top
- Bodyweight squats 3×12
- Reverse lunges 2×8 each leg
- Standing abduction 2×15 each side
Week 2: add range
Same days, same exercises, with the hip work elevated.
- Sofa hip thrusts 3×12, two-second hold at the top
- Sumo squats 3×15
- Reverse lunges 3×10 each
- Standing abduction 3×15 each
Week 3: add tension
Band above the knees where possible, and slower lowering on everything.
- Banded hip thrusts 4×12
- Sumo squats 3×15, three seconds down
- Step-ups 3×10 each
- Banded lateral walks 3×20 steps
Week 4: single leg
The hardest week, because one leg at a time doubles the load without any equipment.
- Single-leg hip thrusts 3×10 each
- Bulgarian split squats 3×8 each
- Single-leg glute bridges 3×12 each
- Fire hydrants 3×15 each
What actually changes in 28 days
Realistically: strength goes up a lot, firmness improves clearly, shape improves modestly, and your ability to feel your glutes working transforms. Size takes longer. Anyone promising a dramatic size change in four weeks is selling something.
The bigger win is that 28 days is roughly how long it takes for training to stop feeling like a decision. That is worth more than the physical change.
